Creatine is the most studied supplement in sports nutrition, and the finding has been stable for three decades: supplementing raises muscle phosphocreatine stores, which improves performance in repeated high-intensity efforts — the last reps of a set, the second and third sprint, the heavy sets late in a session. It does not make you stronger by itself. It lets you do slightly more work, and the extra work is what makes you stronger.
The protocol is unglamorous. 3–5 g a day, every day, indefinitely. Timing does not matter. Loading — roughly 20 g a day split into four doses for five to seven days — only fills the tank faster; skipping it gets you to the same place in about three to four weeks. Cycling off is unnecessary.
Monohydrate. Every alternative form — HCl, buffered, ethyl ester, liquid — is marketed as better absorbed, and none has beaten monohydrate on a performance outcome in a controlled trial. Micronized monohydrate is the same molecule ground finer, which only helps it dissolve. Monohydrate is also the cheapest, which is precisely why it gets the least marketing.
Weight gain is real but usually 1–2 kg, and it is water drawn into the muscle cell, not fat and not bloat under the skin. Hair loss traces back to a single small study in rugby players that reported a rise in DHT and has never been replicated; no trial has shown creatine causing hair loss. Long-term use in healthy adults has a clean safety record in the literature.
With the molecule settled, the things left to choose between are third-party testing, whether the label hides anything, and format. That is the honest case for paying more, and it is the only case we make below.
