The Gap Is Smaller Than You Have Been Told
The claim that plant protein cannot maintain muscle is repeated constantly and is not what the evidence says. A 2021 systematic review and meta-analysis screened 3,081 articles, systematically reviewed 18 and meta-analysed 16 randomised controlled trials comparing animal against plant protein.
The findings, precisely:
- No effect of protein source on absolute lean mass.
- No effect of protein source on muscle strength.
- A favouring effect of animal protein on percent lean mass.
- In adults under 50, animal protein gained 0.41 kg more absolute lean mass (95% CI 0.08 to 0.74) and 0.50% more percent lean mass (95% CI 0.00 to 1.01).
- Resistance training status did not change the results.
So: a small advantage to animal protein, real in younger adults, absent on the outcomes that matter most, with a confidence interval on the percent figure that touches zero.
Now the condition that makes the whole thing work, and it is stated plainly in the paper: total protein intakes in the included studies were generally above the recommended dietary allowance, at baseline and at the end of the intervention. The near-equivalence was observed in people who were eating enough. It is not a result about people falling short.

The Real Problem Is Volume, Not Quality
Which sets up the actual difficulty. If plant protein works when total intake is adequate, then the entire question becomes: can you reach an adequate total?
The joint advisory from four U.S. nutrition and obesity societies puts the target on GLP-1 therapy at roughly 1.2 to 1.6 g per kg of body weight. For an 80 kg person that is 96 to 128 g of protein a day — and the protein guide covers why that number is higher than general recommendations.
Reaching it from animal sources takes a certain volume of food. Reaching it from plants takes considerably more, because plant foods carry their protein alongside far more carbohydrate, fibre and water.
On a normal appetite this is an inconvenience. On a GLP-1, where gastric emptying is slowed and fullness arrives early and stays, volume is the binding constraint. You do not have the room. That is the problem to solve, and it has nothing to do with amino acid profiles.
Bottom line: The internet argument about plant protein is about quality. The problem on a GLP-1 is quantity, and specifically the physical space required to get it in. Solve for protein per unit of volume and most of the difficulty goes away.
Where Plant Sources Actually Sit On Density
The metric that matters is grams of protein per 100 g of the food as you eat it. Roughly, and rounded:
Genuinely dense — build meals on these
- Soy protein isolate / pea protein powder — 80 to 90 g per 100 g. Nothing else is close.
- Seitan — around 25 g. The densest whole plant food by some distance, though it is wheat gluten and therefore out for coeliac readers.
- Tempeh — around 19 g, fermented, and more digestible than plain soybeans.
Workable — useful, but watch the volume
- Firm and extra-firm tofu — 12 to 17 g. Silken tofu is much lower; the label matters.
- Edamame — around 11 g.
- Greek yoghurt or skyr, if you are vegetarian rather than vegan — 10 to 11 g, and among the easiest to eat when appetite is low.
- Cottage cheese — around 11 g, same advantage.
Where the trouble is
- Cooked lentils and beans — 8 to 9 g per 100 g, and they arrive with substantial fibre and volume. Reaching 30 g of protein from lentils alone means roughly 350 g of cooked lentils in one sitting. On a suppressed appetite that is not realistic, and attempting it repeatedly is how people end up short.
- Nuts and seeds — protein is present but the calorie density is high relative to it. Good food, poor instrument for this job.
- Whole grains, vegetables — contribute to the total, cannot carry it.

Leucine, And Why Distribution Matters More Here
One place the plant-versus-animal distinction has practical consequences.
Muscle protein synthesis responds to a meal partly as a function of its leucine content, and most plant proteins carry proportionally less leucine than animal ones. Soy is the notable exception and behaves much more like an animal protein here. Plant proteins also tend to be somewhat less digestible, which reduces how much of what is on the label reaches circulation.
The practical implication is not “plant protein does not work.” It is that the per-meal amount matters more when the source is plant-based. Spreading 100 g of plant protein across four small servings is a weaker stimulus than the same total from animal sources spread the same way.
Two things follow, both practical:
- Aim for fewer, larger protein hits rather than many small ones — consistent with the per-meal distribution logic that applies to everyone on these drugs, only with less margin.
- Lean on soy where you can. It is the plant protein with the profile closest to animal sources, and it comes in the densest available forms.
None of this substitutes for the training stimulus. Protein is the raw material; resistance training is the signal that the muscle is still needed. Neither one works well without the other, whatever the protein source.
Two Worked Days
Both target roughly 110 g, appropriate for someone near 80 kg at the middle of the advisory range. Adjust to your own bodyweight rather than copying the totals.
Vegan
- Morning: 30 g soy or pea protein isolate in water or soy milk — roughly 25 g protein, almost no volume
- Midday: 150 g tempeh — roughly 28 g
- Evening: 200 g extra-firm tofu — roughly 30 g
- Filling in: edamame, a second shake if the day ran short, and whatever protein comes with grains and vegetables — roughly 25 g
Vegetarian
- Morning: 200 g Greek yoghurt or skyr — roughly 20 g, and among the easiest things to get down early
- Midday: 200 g cottage cheese or 150 g seitan — 22 to 37 g
- Evening: 200 g firm tofu or two to three eggs plus cheese — 25 to 30 g
- Filling in: a shake on the days appetite wins — roughly 25 g
Notice what both days have in common: a powder is doing real work. That is not a supplement pitch, it is the volume arithmetic. When you cannot eat much, the sources with the least food attached to the protein become structural rather than optional — the same conclusion the small-portions guide reaches for omnivores.
Three Things To Watch
The fibre trap
Legumes are the obvious protein answer for plant-based eaters, and they arrive with a lot of fibre. Constipation is already one of the most common effects of these drugs, and loading fibre onto slowed gastric emptying can make it worse rather than better. B12 and iron
Vitamin B12 is not reliably available from plant foods, and plant iron is absorbed less readily than the animal form. Both concerns exist independently of any medication, but reduced total food intake tightens them. Reduced intake also raises broader micronutrient questions for everyone on these drugs, not only plant-based eaters. Whether you need testing or supplementation is a question for a clinician who can measure it.
Falling short quietly
The most likely failure mode is not choosing the wrong protein. It is intending to hit the target, feeling full at every meal, and landing at 60 g a day without noticing. A few days of actually weighing and recording will tell you more than any amount of reading about amino acid profiles — and if the total is genuinely unreachable through food, that is worth raising with your clinician rather than accepting.
Important: If you are plant-based and your intake has dropped sharply since starting a GLP-1, do not simply absorb it. Reduced total intake plus restricted sources is the combination where deficiencies actually appear. Tell whoever prescribes your medication.
